The free 'Couch to 5K' apps assume you're 28, healthy, and have unlimited shins. This is a personalized couch to 5K training plan for adults who haven't run in years and want to hit a real 5K race date without joining the 50% of beginners who get injured in the first 6 weeks. Tell the skill your starting point (sedentary / occasionally active / used to run years ago), age, weight, and either a specific 5K race date or 'just want to be able to run 3 miles.' It produces an 8-10 week beginner running plan: walk/run intervals progressing from short jog bursts to continuous running, with pace targets in RPE (rate of perceived exertion) so you don't need a Garmin — though heart-rate zones are also included if you have one. Plus rest days, cross-training suggestions, and explicit how-to-recover-from-a-missed-week guidance. The plan is conservative on the front end (most C25K injuries come from ramping too fast in weeks 2-4) and includes a real race-day strategy section: pacing, warm-up, fueling, and how to actually finish your first 5K instead of walking the last half. What if I can't run continuously for even one minute right now?
That's the actual starting point of the plan. Week 1 sessions are usually 30-second run bursts mixed with 90-second walks. The ramp is conservative because the #1 reason beginners fail is shin splints from running too much too fast in weeks 2-4.
Do I need a Garmin or heart-rate monitor for the pace targets?
No. Pace targets are given in RPE (1-10 perceived effort) so you can run by feel. If you do have a heart-rate monitor, the plan also includes zone-based targets — easy days in zone 2, harder intervals in zone 3-4.
What if I miss a week — do I have to start over?
No. The plan includes specific 'I missed 3 days / 1 week / 2 weeks' restart instructions. Missing a day is fine. Missing a week, you typically repeat the prior week. Missing 2+ weeks, you back up a couple of weeks. Built into the plan.
Is this safe for older or overweight beginners?
The plan factors in age and weight when setting the ramp speed and rest-day frequency. For runners over 50 or with significant weight to lose, it adds more walk-break weeks and includes a 'see your doctor before starting' note for anyone with cardiovascular risk factors. It is not a substitute for medical clearance if you have one to get.
